The format goes like this.

Main Muscle Group 6 reps

1 minute of jump rope

1 minute of circuit exercise

Chest Fly

Back Fly

Chest Press

Rows

Push Up/Breast stroke

6 reps for each exercise

Rope 1 min

Circuit 1 min

Station 1 Mule Kicks

Station 2: Lunge Jumps

Station 3: Figure 4 Squats w/ Figure 8 Plate around the head

Station 4: Dead Lifts

Station 5: Turkish Get up

Station 6: Lying band Bicep Curls - Feet slightly elevated
